Start off with 15 minute warm up containing a few quick accelerations, gradually building power output through 15 minutes
Main set,
9X90 seconds heavy gear (60 seconds rest)
Odd ones sitting
Even ones standing
5 minutes easy
5 Minutes race pace, throw in some 1 leg drills
Cool down 5 minutes
Main set,
